5K Training: Week 7/12

Week-beginning Thoughts:
Brr. Hello, winter!

Monday
Scheduled: rest
Did: rest
I was also CRAZY hungry today.

Tuesday
Scheduled: 6.22mi, with some tempo component
Did: 6.32mi @ 8:52/mi avg (3mi tempo @ 8:10ish), Big 5
After baby went down at 7pm, got up at 10:30pm, 1:30am, and 4am (that's every ~3 hours), I wasn't particularly feeling like rocking and rolling a tempo run in 22 degrees.

Fortunately, I was flexible with my plan enough to tell myself "just go out and see what happens... maybe run easy out and hard back?". The first bit was hard-- not in terms of pace, but just in terms of getting my legs to move. Hooray, teammates and conversation.

When we reached the turnaround, I wasn't totally feeling tempo, but decided I'd go for it anyways and just "do what I could".

"What I could" ended up being pretty solid:

8:19
8:13
8:05

It was a progression, but not too bad of one, especially considering the last mile had major elevation loss, which probably helped the pace. Most importantly, though, I kept the miles within ~15s of each other, AND the first one was solidly "low 8s", something I've struggled to do right off the bat on my other runs. Turns out I can actually run quite comfortably in the 8s these days... I just need to do more of it :P

Wednesday
Scheduled: XT
Did: 2.11mi lunch walk
Had to do something to keep myself awake today after only getting about 3 hours of sleep...

Thursday
Scheduled: 1mi WU, 8x600 (2:30)/400, 1mi CD
Did: 1mi WU,4x600/400, 2x600/300, 2x600/200, 1mi CD = 6.65mi @ 8:33/mi avg
This was the hardest workout I've had in... awhile. When I first looked at my goal pace, I thought it sounded reasonable. After all, I'd been running around that pace for 100m splits of my other intervals, and this was "only" a 600.

Nope. I don't know if it was the 10mph wind or something else, but I struggled to hit the 100m split every single time I checked my watch.

First Four 600m Splits:
2:28.6
2:29.4
2:28.4
2:29.7

I was constantly fighting to hit the 2:30 mark each and every time... and that was with a 400m recovery. Due to time constraints, I'd been hoping to cut that down to a 200m :/

I wanted to stop SO badly, and constantly thought of all the excuses I could use to cut the workout short:

"I didn't have time, so I only did 6."
"The wind was strong, so it's okay if I run these in 2:40... or whatever. I can totally validate that."
"Maybe I'll just do the rest as 400s. That's kind of like a 600, right?"

...but I didn't.

Instead, I got through the last four repeats, cutting my recovery distance to ensure I'd get home with enough time to help with the morning hubub. This would have been a great excuse to not hit my goal splits ("I didn't have enough time to fully recover, so I couldn't hit the prescribed time" whaa whaa whaa), and, while allowed myself to be okay if I didn't hit them, I didn't allow myself to give up during the interval.

My training partner told me a story a little while back about a friend who's inspired her during speedwork one day at the river several years ago that I drew from today. He'd told her that the last repeats were the ones that counted the most. "Don't cheat yourself by going soft on the last few repeats. You've put in the work to reap the reward. Get what you came for, or all the work you just put in was for nothing."

Sigh. Alright.

Second Four 600m Splits
2:30.3
2:29.8 (had 300m recovery before)
2:30.1 (had 300m recovery before)
2:30.8 (had 200m recovery before)

I have never been more grateful to be DONE with a workout. Super proud of hitting the times, exerting the effort, and making s--t happen when I it was hard.

Friday
Scheduled: 3-4mi easy
Did: 3mi on treadmill @ 9:10ish/mi avg
Well, I'd hoped for 4mi, but was relegated to 3 due to parental duties. Ended up running faster (7.0mph) than I otherwise would have (6.0mph) to finish faster to get to baby, so it was a net positive. :)

Saturday
Scheduled: 2mi easy, 4mi tempo, 2mi easy
Did: as prescribed 8mi total @ 8:55/mi avg, Big 5
So proud of this one. Warmed-up/cool-down with my training partner, but got my husband to meet me for the tempo and pace me through it. My goal was an 8:00, and I (reasonably) hit that for the first three miles:

8:06
8:01
8:02

and I was even on track for the first half of the fourth mile

...but that last 800m killed me.

8:14

SUCH a struggle.

While I didn't hit my pace goal, I still consider this workout 100% successful. I did something I don't usually do on these tempo runs: hold a hard pace right from the get-go, stay even, and NOT have enough energy to surge at the end. I did what I was supposed to do: exhaust myself by running hard and try to push through. Win.

Sunday
Scheduled: 4-5mi easy with stroller
Did: 5.01mi @ 9:18/mi avg, Big 5
No stroller today. Just got up after a delightful 11 hours of sleep (thanks, grandparents) and hit the road solo. It was cool, crisp, and I was really looking forward to some peaceful miles of just me, myself, and I, going whatever pace was easy this morning.

I ended up running a new route that tied some common sections together via the greenway. Sooooo nice.

Also, my pace was much faster than I'd have thought it would be for a recovery run. Guess that's a testament to the power of a full night's sleep, right?

Total Weekly Mileage: 28.98

Week-ending Thoughts:
Low-ish mileage for being this far into my training cycle, but I think I'm really making the miles I do run COUNT.

5K Training: Week 6/12

Week-beginning Thoughts:
Halfway through = good time to re-evaluate my plan and see if it's working for me. I modified a lot of my progression runs to have a tempo component instead.

Monday
Scheduled: rest
Did: rest
Just a long day of being tired :P

Tuesday
Scheduled: 6.22mi with some hills
Did: 6.33mi @ 9:12/mi avg, Big 5
Unintentional progression run today :D Felt fun and easy.

Wednesday
Scheduled: XT
Did: rest
Yeah, this XT thing isn't ever going to happen... I should probably just own it.

Thursday
Scheduled: 1.5mi WU, 3xmile (7:28)/400, 1mi CD
Did: 1.5mi WU, 3xmile (7:15, 7:12, 7:07), 1mi CD = 6.51mi @ 8:39/mi avg, Big 2
When you wake up at 4am to the sound of pouring rain, it's pretty hard to roll over, hop out of bed, and get set for mile repeats at the track. I am consistently grateful for my teammates, who also keep showing up.

Let's do this.

As it turned out, the rain stopped by the time I arrived at our parking spot (yay). I wasn't feeling a 7:28mi when the warm-up was over, but vowed to do what I could, and enjoyed mental math for the first 200m, trying to figure out what I needed to hit at various points. I ended up deciding to base everything off a 2:00 400m, lapping my watch each quarter mile, and keeping track of how far below 2:00 I was on each lap, recognizing that I needed a total deficit of 32s over the four laps in order to hit my 7:28 goal.

I was pleasantly surprised at how easy 1:50s were coming, focused on my forward lean and arm swing, and ended up with an exceptional workout.

You know what that means, though:
I could've gone faster :P

Friday
Scheduled: 3mi easy
Did: 3mi @ 9:49/mi avg on treadmill
I am SO glad I started doing these "treadmill Fridays". The only thing getting me out of bed in time to run is the promise of running easy, easy miles while distracting myself with some Netflix. It's far more appealing than running solo pre-dawn outdoors.

Exhibit A: challenges of getting dressed in the dark...

Saturday
Scheduled: 9.5mi (1mi WU, 3x2mi(16:00)/800, 1mi CD)
Did: 5mi WU, 3mi tempo, 2mi CD = 10:00mi @ 9:00/mi avg
My usual Saturday training buddy was out of town today, but I was able to engage another teammate to run the first bit of my workout. Since she wasn't up for tempo miles, I decided to do 5mi easy with her, 3mi of tempo, and then close down with another cool-down mile. The first five went super easy, which was a bit of a shock since we were mid-to-low 9s for almost all of them.

...and then it was time to drop the hammer.

I had a roughly 1mi stretch of road that I'd planned on just doing a couple ONBs on for the tempo: out hard, back hard, out hard, and then easy. I knew I should be able to do an 8min pace for the three miles, but also knew I didn't really want to. There's that "this is good mental training" bit. :P

The "out" stretch is downhill, and it showed in my 7:40 first mile. IThe back was a little harder, and I tried to imagine the last hill of the Hearts and Soles race, and channel a bit of that. I had to keep reminding myself that, if it was really too fast to maintain, then I'd have no choice but to slow down my last mile, and that would be okay. It's much better to push yourself to your limit and find out in training than to shy away from pushing yourself because it "might" be hard.

Mile 2= 8:05. Not too bad, for a 100+ foot of gain. I definitely didn't slack on the first few miles, though. My last mile was a good one. I dropped my handheld about 0.5mi in and focused on using my arms. 7:38. Awww, yeah.

...and then I kept running hard to finish a 5K.

24:12. That's SOLID. And that's after 5mi of hills. On a morning where I had limited sleep.

I'm feeling REALLY good about my next 5K race effort.

...and then I spent 7hrs rehearsing, singing, and dancing with my show chorus,
wearing a 20lb weight in the form of a Squishy baby :)

Sunday
Scheduled: 4-5mi easy with stroller
Did: 4.0mi with my family @ 9:29/mi avg
Fun family morning on the greenway.

Total Weekly Mileage: 29.84

Week-ending Thoughts:

  • I am in REALLY great shape, but I need more mental training to be able to capitalize on my physical condition
  • Life has improved exponentially with my new job/shorter commute
  • I am happy :)

5K Training: Week 5/12

Week-beginning Thoughts:
Lots of big changes this week.... first full week of work in six months, first week at a new school for my oldest kid, first week back at chorus after holiday break... I'm just trying to keep on top of it all.

Squad Goals

Monday
Scheduled: rest
Did: 10min of yoga
Took a few moments to just breathe this morning.

Tuesday
Scheduled: 6.3, hills
Did: 6.6mi @ 10:11/mi avg (4xhills), Big 2
Incorporated three repeats (4x up the hill total) of a monster hill just off our typical 10KTuesday route. No speedwork on it-- just getting up the hill running was enough of a workout for today.

120' of gain in 0.34mi = beastly

Also went to chorus in the evening-- first rehearsal back after December's holiday break. SO nice to be there, but, man, did I crash HARD when I got home... Fortunately, my husband took the overnight wake-up with the baby. Unfortunately, my phone died overnight and my alarm didn't go off...

Wednesday
Scheduled: XT
Did: 5min of HA yoga in the evening...
Today was, yet again, proof that, if I don't workout before my family wakes up, I don't work out.

Thursday
Scheduled: 1.5mi WU, 6x200(0:44)/200m, 1.5mi CD
Did: as scheduled,  4.66mi total @ 9:23/mi avg, Big 5
Incredible night of sleep (thanks, littlest baby!) = up at 3am of my own volition for some personal email catch-up, and then off to the track for a workout.

It was a little weird to have more than a mile of warm-up/cool-down, but I definitely needed it for this sprint workout.

Splits:
0:42.0
0:44.8
0:42.4
0:43.6
0:42.4
0:42.5

All solidly in range (esp when you consider the lag in crossing the line and stopping my watch). I had mental trouble keeping my core engaged with such a hard speed effort, but thought this was a good workout.

Friday
Scheduled: 4mi easy
Did:
Since I'm doing Friday runs on the comfort of my own treadmill, which is a great pace-regulator, I decided to switch this from a pure easy run to a little bit of a tempo. On Thursday, I had the following in mind:

What? You don't make Excel tables with unit conversions for your workouts?
Why not?

...but I didn't end up doing that. I was too tired to motivate myself to do anymore than just get ON the treadmill, so, instead, I did:

1mi @ 6mph
1mi @ 6.2mph
1mi @ 6.4mph
0.75mi @ 7mph
0.25mi @ 6.2mph

Saturday
Scheduled: 12mi fartlek
Did: 12.08mi (2mi WU, 8mi fartlek, 2mi CD) @ 9:23/mi avg, Big 5, 1K with kid
This run was mentally really hard. My training partner and I agreed to do this fartlek thing visual-style, with each of us calling out a landmark and pace so we had an idea of how far/long we'd do each interval. Due to a hillacious route, we decided to give ourselves 2mi warm-up , and then we began random sprint, tempo, slight-push, and easy intervals.

After about 2mi of this, I 'felt like we'd gone muuuuuuuuuch further than we'd actually gone. So, maybe having the first fartlek in forever be part of a double digit run wasn't the brightest idea...

We made it through a total of eight miles with the fartlek style, and then agreed that two miles of cool-down was appropriate. :)

Sunday
Scheduled: 4-5mi easy
Did: 4.35mi with double stroller @ 9:46/mi, Big 5
This run felt hard to start (t's been awhile since I've run with the double), but ended up feeling alright. Definitely glad to have had a shake out run after yesterday's fartlek.

Total Weekly Mileage: 31.69

Week-ending Thoughts:
I am so glad that I'm "just" training for a 5K. After my first week of full-time work + kids + training + chorus, I really feel like I'm at about the max that I can reasonably handle. I don't feel overwhelmed or overloaded on any front, and I'm glad to be able to keep it that way, while still feeling like I'm training.

I think this year is going to be "the year of the short distance race" (though, TBH, that'll probably be every year until my kids are grown enough to not need me much on the weekends... lol).

Game plan:

  • February 1: Hearts and Soles 5K-- Time Trial
  • March 1: Publix 5K- Goal 5K
  • March 2-April 10: no real training
  • April 11: Revive my six-week Miler Method training plan
  • June 20: Atlanta Road Mile- Goal Mile
  • July 4: Peachtree Road Race- Fun run
  • July 9-11: USATF Masters Outdoor National Track and Field Championships
  • August-October: focus on Sweet Adelines (international show chorus competition), keep up runs for run
  • October 25: Alpharetta Women's Half Marathon, with baby in stroller- break 2:00
  • November: Atlanta Lab Rescue 5K- competitive showing
  • November 26: Thanksgiving Race of sorts- fun run
  • December: maybe find a fast Christmas 5K

5K Training: Week 4/12

Week-beginning Thoughts:
I'm feeling pretty good.

Monday
Scheduled: rest
Did: Stroller Strides, 3mi zoo walk
Good times with kids and friends.

Tuesday
Scheduled: 10K with strides
Did: 6.26mi @ 9:36/mi, another 5mi of museum walking
Did a few strides as part of today's 10KTuesday route in preparation for tomorrow's race.

Wednesday
Scheduled: XT or rest
Did: warmup + Resolution Run + cool-down = 2.19mi @ 9:44/mi avg, Big 5
Good start to the year.

Thursday
Scheduled: 1mi WU, 10x400(1:44)/400, 1mi CD
Did: 1mi WU, 8x400(<1:44)/400, 1mi CD = 6.24mi @ 9:11/mi avg, Big 5, Stroller Strides
Had the ROUGHEST night of (lack of) sleep in a long time + hard race the day before + cold rain starting = modified the workout a bit to only do 8 repeats instead of 10. This was the right call.

Splits:
1:43
1:42
1:42
1:40
...and then I focused on leaning forward, pulling my elbows back, and using my core to keep my body from twisting
1:38
1:38
1:39
1:38

...and dropped a few seconds/lap without any increase in perceived effort.

Huh. Maybe there's something to focusing on my form. ;)

Strides Life

Friday
Scheduled: 3mi easy
Did: Stroller Strides
Figured Wednesday made up for this run.

baby <3s strides

Saturday
Did: 10.01mi (4WU, 4tempo, 2CD) @ 9:25/mi avg, Big 5
Another day where I did NOT want to workout, and only really made it out there because another mother runner was meeting me, and I knew we could spend the first 4 (if no thte full 10) miles commiserating over our babies' poor sleep habits, and encouraging/supporting each other in all things life.

WU: 10:19, 9:59, 9:46, 9:40
Tempo: 8:36, 8:44, 8:29, 8:06
CD: 10:09, 10:15

While it might look like I had good paces, I'm actually pretty disappointed with this workout. I'm excellent at naturally "kicking" to finish a race, or gradual progressions. What I need more practice at is hitting a slightly uncomfortable pace, and then holding it, consistently, for a few miles. I didn't really focus on the purpose of the workout during the run, and it showed. Yet again, I have a super-fast "last mile", and some lack-luster "other miles".

One of the workouts I saw when I was developing my plan involved a "strong finish" after tempo miles or distance. I think that's probably what I want to focus on next time I have a tempo run-- maybe something like 3mi at 8:00, and then drop the hammer for one?

this might be my weirdest run outfit ever:
calf sleeves, knee-length compression shorts, a 100% reflective sports bra, arm sleeves, a wiiiide earband, and a visor, plus a light-up vest (hadn't planned on taking my shirt off today... lol)

Bonus: my amazing husband even took the kids for an hour after his run so that I could go upstairs and try to nap mid-morning. It didn't work out (after 20min, my oldest came up to use the bathroom singing "Rudolph the Red-nosed Reindeer" VERY loudly), but the thought was nice.

Sunday
Did: 4.5mi stroller run @ 9:53/mi avg, Big 5
Went out in the afternoon due to other events, but had company, which made it manageable to get out after lunch. Had another issue where I overdressed and wound up repping the SportsBraSquad.

Total Weekly Mileage: 29.2

Week-ending Thoughts:

  • Good-bye, maternity leave :'(

Race Report: Resolution Run 2019

Previous PR: 6:14 (1/1/17)
90% Goal: 7:20
50% Goal: 7:00
10% Goal: 6:45
Result: 6:37 (holla)

Training:
Nothing mile-specific. I'm actually on week 4 of a 12-week 5K plan right now, and didn't make any real modifications to the plan to target this race.

Pre-Race:
Kinda half jogged to get numbers and bring them back to the car for husband and kid #1... that was about the extent of my warm-up :P Then I watched the kids' dash and cheered... and found a place a few people back from the mile start line, settling in near one of my other Masters elite friends. I figured I could use him as a pacer for the first bit since he's double my age and runs about the same pace as me... lol.

Race:
As the announcer declared there were 45s until the gun, I decided to enable autolaps on my watch for 0.25mi to help me know how far along I was (and keep me from checking my watch too frequently). Off the line, I felt SUPER comfortable-- to the point where I worried I was going too slowly, though my elite teammate was still only just ahead of me, so I knew I probably wasn't.

"Lap" 1: 1:33
Daaaaaaaaaaaaaaaamn. If I could keep this pace up, I'd finish just over 6:00!!!

"Lap" 2: 1:48
...but I couldn't, 'cause then we had a hill.

"Lap" 3: 1:37
Yep. This is always the hardest lap of a mile. I had a little mental "ugh", but pushed through it, since it was an ONB course and I realized I was already on the "back".

"Lap" 4: 1:37
I felt powerful on this last quarter. Definitely wasn't race pace for me, but it was a hard effort. Of course, this means I could've (should've?) gone faster. :P

Reflections:

  • Super happy to have another "I didn't really train for this, but pulled off a 6:30-ish mile" race.
  • Definitely looking forward to training for another fast mile sometime this year. I know I still have a PR in me for that distance.
  • Bonus: I podium-ed---- third overall female :) Other two were 6:14 (my PR) and 6:30. The year I won the race (2015), I finished in 6:35. Definite motivation to actually train with this race as the goal sometime...

great start to the new year :)
